Your IT band extends from your hip to the top of your knee. If this is what is sore, it can effect your dancing and pull your knee out of whack. One stretch is to stand with one hand against a wall and cross one leg over the other. If your left hand is against the wall, cross rt leg over left, and vice versa. Lean your hip away from the wall. Also, strengthening the inside of your thighs is important to maintain balance and protect your knees. I do recommend PT because this issue can cause bigger problems. I'm not a medical professional at all, but I've had a lot of injuries.
